Social networks have popularized various methods and diets, generally in order to lose weight quickly, but this is not really healthy. To maintain something as precious as health, those who want to lose weight, or fat specifically, must bear in mind that doing it healthily is a long way to go, but it will pay off in the long run.

To speak with base, I will be quoting some videos from my favorite kinesiologist, Coach Greg. Greg Doucette is a 44 years old IFBB Professional Bodybuilder, Guinness World Record Weightlifter, and he holds a Bachelor's and Master's degree in kinesiology. He is also a YouTuber with more than 654 thousand subscribers and has coached more than 1000 clients around the world regarding their diets, training, and supplements. In this post, I will emphasize the importance of nutrition and physical activity in losing fat in a healthy way, while gaining or maintaining muscle mass. The point is not to be perfect, but to be the best version of ourselves. Let's get started, then! ## WHAT AND HOW TO EAT

The exact number of how many calories we need to consume varies according to factors such as age, level of physical activity, gender, metabolism, etc. Although there are all kinds of calculators, methods and even formulas to establish a number of calories for the daily intake, like the one provided in this article from [National Geographic](https://www.ngenespanol.com/salud/sabes-cuantas-calorias-debes-consumir-al-dia/), this number varies between individuals and cannot be measured with total precision. The best way to know if you eat more than you should is to try week by week to slightly decrease the calories consumed, and observe the changes both in weight and in the mirror. If eating a little less and doing more physical activity makes you look better, more lean, and healthy, you are on the right track. It is a matter of testing what works for your body, always remembering that change must be gradual in order to adapt. Don't worry, I'll give you a little more guidance on this below. According to some figures provided by the [World Health Organization](https://www.who.int/es/news-room/fact-sheets/detail/obesity-and-overweight), obesity has tripled since 1975 in the world. In 2016, 39% of adults aged 18 and over were overweight, and 13% were obese. According to what Greg Doucette cites, the average man in America, to provide an example, usually consumes about 2,800 calories a day, while the average woman can consume approximately 1,800 calories. Is it necessary to consume so many calories a day? Let's look at it this way, most average human beings don't look as good as they might. The average man usually has about 28% body fat, while the average woman can have 40% body fat. There are exceptions, people whose genetics allow them to look lean despite consuming more calories than necessary. I emphasize that the focus is to be healthy and feel good. So how do you proceed?

As Greg Doucette mentions, a caloric deficit of approx. 500 cal per day would result in a loss of 1 lb (0.45 kg) of fat per week. This rate of weight loss has two advantages: 1) it is progressive and gradual, which implies that it is sustainable over time without gaining all the weight at once, 2) it will allow you to maintain your muscle mass. Being in a caloric deficit like the one suggested could lead many to their dream figure, with visible abs and a toned body, being in a healthy percentage of body fat, 15% for men and 25% for women. On the other hand, if apart from losing fat your main goal is to gain muscle mass, it is important that you keep in mind that eating more will not help you achieve this. Instead, continue to eat what is necessary to be in a moderate caloric deficit, make sure you have enough protein (1g/lb of body weight or 1.6g/kg of body weight), and perform specific exercises to gain muscle. I will return to this point in more detail later.

However, in order to make a change in our nutrition that is sustainable over time and allows us to lose weight in the right way, it is important to evaluate what we eat. The goal is not to be hungry and not have cravings; in this manner, we will avoid overeating and losing our way. The trick is then, as Greg Doucette says so well, to eat foods with a low caloric density over those with high caloric density. Foods with high caloric density are those that provides numerous calories in a reduced space, while foods with low caloric density are the opposite. You can consume items from any food group, without feeling restricted, but prioritizing the intake of foods with a low caloric density that allows you to feel full without excessively increasing your daily caloric intake. ## WHAT AND HOW TO TRAIN

As Greg Doucette emphasizes and as explained in this article by [Forma Vital](https://www.formavital.com/la-importancia-del-cardio-beneficios/), cardiovascular exercises, better known as cardio, are those exercises that improve our resistance and our breathing and increase our heart rate. Its main advantage, and the reason why we must incorporate these exercises into our habits throughout the year, is that they help stimulate the burning of calories, in addition to controlling blood pressure and strengthening the immune system. It is important to do it regularly so that the body can adapt, and in this way, we ensure that our body becomes more efficient in burning fat. My recommendation is that you find the type of cardio that you enjoy the most and that you find pleasant to perform frequently: hiking in the mountains, long bike rides, swimming, jumping rope, dancing, etc. To optimize calorie burning, choose the maximum intensity that you can maintain throughout the exercise session, which will result in moderate cardio of sufficient intensity to burn fat and be sustainable over time.

For those interested in gaining muscle mass while maintaining good physical shape and a healthy fat percentage, weight exercises are ideal, combining them with cardio for best results. When training to build muscle mass, you can start by exercising with your own weight (push-ups, squats) to improve execution and then move on to weight training. The idea is to do a progressive overload, increasing the adaptive stimulus that will allow your body to build muscle. This is accomplished by gradually increasing the number of repetitions, the weight used or decreasing the rest time. This is as far as today's publication goes. La cifra exacta de cuántas calorías necesitamos consumir varía de acuerdo a factores como la edad, el nivel de actividad física, el sexo, el metabolismo, etc. A pesar de que existen toda clase de calculadoras, métodos e incluso fórmulas para establecer un número de calorías para la ingesta diaria, como la que proporciona este artículo de [National Geographic](https://www.ngenespanol.com/salud/sabes-cuantas-calorias-debes-consumir-al-dia/), este número varía entre individuos y no puede medirse con total precisión. La mejor manera de saber si comes más de lo que deberías consumir es probar semana a semana a disminuir ligeramente las calorías consumidas, y observar los cambios tanto en el peso como en el espejo. Si comiendo un poco menos y haciendo más actividad física te ves mejor, más definido y saludable, vas por buen camino. Es cuestión de ir probando lo que le funciona a tu cuerpo, siempre recordando que el cambio debe ser gradual para poder adaptarnos. No se preocupen, les daré un poco más de guía al respecto a continuación. Según algunas cifras que proporciona la [Organización Mundial de la Salud](https://www.who.int/es/news-room/fact-sheets/detail/obesity-and-overweight), desde 1975 la obesidad se ha triplicado en el mundo. En 2016, el 39% de las personas adultas de 18 o más años tenían sobrepeso, y el 13% eran obesas. De acuerdo a lo que cita Greg Doucette, el hombre promedio en Estados Unidos, por proporcionar un ejemplo, suele consumir alrededor de 2800 calorías diarias, mientras que la mujer promedio puede consumir un aproximado de 1800 calorías. ¿Es necesario consumir tantas calorías al día? Veámoslo así, la mayoría de los seres humanos promedio no se ven todo lo bien que podrían verse. Esta tasa de pérdida de peso tiene dos ventajas: 1) es progresiva y gradual, lo que implica que sea sostenible en el tiempo sin ganar todo el peso de golpe, 2) te permitirá mantener tu masa muscular. Estar en un déficit calórico como el sugerido podría llevar a muchos a su figura soñada, con abdominales visibles y el cuerpo tonificado, estando en un saludable porcentaje de grasa corporal, 15% para los hombres y 25% para las mujeres. Por otro lado, si aparte de perder grasa tu meta principal es ganar masa muscular es importante que tengas en cuenta que comer más no te ayudará a lograr esto. En lugar de eso, continúa comiendo lo necesario para estar en un déficit calórico moderado, asegúrate que tengas un consumo de proteína suficiente (1g/lb de peso corporal o 1,6g/kg de peso corporal), y realiza ejercicios específicos para ganar músculo. Más adelante volveré a este punto con mayor detalle.

Sin embargo, para poder realizar un cambio en nuestra nutrición que sea sostenible en el tiempo y nos permita perder peso de la manera correcta, es importante evaluar qué comemos. La meta es no estar hambrientos y no sentir antojos; de esta manera evitaremos comer de más y perder el rumbo. El truco está entonces, como bien dice Greg Doucette, en comer alimentos de baja densidad calórica por encima de aquellos con alta densidad calórica. Un alimento con alta densidad calórica es aquel que por un espacio reducido proporciona gran cantidad de calorías, mientras que un alimento con baja densidad calórica viene siendo lo contrario. Puedes consumir elementos de cualquier grupo alimenticio, sin sentirte restringido, pero priorizando la ingesta de alimentos de baja densidad calórica que te permitan sentirte saciado sin aumentar excesivamente tu ingesta calórica diaria. ## QUÉ Y CÓMO ENTRENAR

Tal como enfatiza Greg Doucette y como se explica en este artículo de [Forma Vital]( https://www.formavital.com/la-importancia-del-cardio-beneficios/), los ejercicios cardiovasculares, mejor conocidos como cardio, son aquellos ejercicios que mejoran nuestra resistencia y nuestra respiración e incrementan nuestro ritmo cardiaco. Su principal ventaja, y la razón por la que debemos incorporar estos ejercicios a nuestros hábitos todo el año, es que ayudan a estimular la quema de calorías, además de controlar la presión arterial y reforzar el sistema inmunológico. Es importante realizarlo regularmente para que el cuerpo pueda adaptarse, y de esta manera aseguramos que nuestro cuerpo se vuelva más eficiente en la quema de grasa. Mi recomendación es que encuentres el tipo de cardio que más disfrutes y que te resulte agradable de realizar con frecuencia: caminar en la montaña, largos recorridos en bicicleta, nadar, saltar cuerda, bailar, etc. Para optimizar la quema de calorías, escoge la máxima intensidad que puedas mantener durante toda la sesión de ejercicio, lo que resultará en un cardio moderado, de suficiente intensidad como para quemar grasa y ser sostenible en el tiempo.

Para aquellas personas interesadas en ganar masa muscular a la vez que mantener la buena forma física y un porcentaje de grasa saludable, los ejercicios con peso son ideales, combinándolos con el cardio para mejores resultados. Al entrenar para desarrollar masa muscular, puedes empezar por hacer ejercicios con tu propio peso (flexiones, sentadillas) para mejorar la ejecución y luego pasar a entrenar con peso. La idea es hacer una sobrecarga progresiva, aumentando el estímulo adaptativo que le permitirá a tu cuerpo construir músculo. Esto se logra aumentando gradualmente el número de repeticiones, el peso utilizado o disminuyendo el tiempo de descanso. Hasta aquí llega la publicación del día de hoy.
